You do not need to be athletic to scuba dive. The fixed requirements are a 200m swim in any stroke (no time limit) and a 10-minute float or tread in water too deep to stand. The variable requirement is carrying 15–20kg of gear to and from the water. Most certified divers are office workers with normal fitness. Some are smokers, overweight, or in their 60s — and dive happily. The myth that divers are all triathletes is marketing and movies, not reality.

The myth comes from a few sources: military diving (genuinely demanding), technical and cave diving (genuinely demanding), and stock photography of lean swimmers in monofins. None of these describe recreational scuba.
The actual requirements, written down
Every WRSTC-affiliated agency (PADI, SSI, RAID, NAUI) uses the same two physical tests for Open Water certification:
The 200m swim
Two hundred metres in any stroke, with no time limit. Front crawl, breaststroke, backstroke, even a sidestroke — all accepted. You can rest at the wall. You can mix strokes. The instructor watches to confirm you can move yourself through the water without panic.
A 400m swim with mask, fins, and snorkel is also allowed as an alternative — easier for many because the fins do the work.
Most divers complete this in 6–10 minutes. There’s no fitness test in any meaningful sense. A genuine non-swimmer struggles; everyone else passes.
The 10-minute float
Float, tread water, or scull in water too deep to stand. Ten minutes. No specific technique required. You can switch positions. You can roll onto your back. You can use the “drown-proofing” technique where you float face-down and lift your head to breathe.
Most divers complete this without realising it’s a test — it’s just hanging out in the water.
The carry test (informal)
Not a formal test, but a practical reality. You need to walk from the dive shop to the boat carrying:
- BCD with cylinder attached (about 15–18kg)
- Weight belt or weight pockets (4–10kg)
- Mask, fins, snorkel, regulator (about 3kg)
Total: 20–30kg. Distance: typically 20–100m. Sometimes up or down a ladder onto a boat.
If you can carry a packed weekend bag a city block, you can do this. Shops often have dive guides who carry the heavy bits for you on the boat day; the carry-it-yourself portion is shorter than people imagine.
What the typical diver actually looks like
This is the part the marketing doesn’t show. Walk into any dive shop on Koh Tao, Bali, Bonaire, or the Red Sea and look at the certification queue:

The numbers above are from informal shop surveys and PADI demographic reports — not precise but directionally correct.
The dominant pattern: working-age professionals, normal sedentary lives, decent baseline health, doing a course on holiday. Not athletes. Not elite. Just regular people who want to see fish.
What does and doesn’t matter physically
The truth has nuance. Some fitness traits help; others are genuinely irrelevant.
Cardiovascular fitness — matters a little
Reasonable cardio helps in three specific situations:
- Surface swimming back to the boat in current. Sometimes you exit a dive 100–200m from where you entered, and you swim back on the surface with full gear. Better cardio means less out-of-breath stress.
- Stress response if something goes wrong. A regulator free-flow at depth raises your heart rate. Better cardio means the spike doesn’t push you toward panic.
- Multiple dives in a day. The fatigue of three or four dives in a single day is real. Better cardio means recovery between dives is faster.
“Reasonable cardio” means you can walk a kilometre briskly without being out of breath. That’s a lower bar than people assume.
What doesn’t matter: running pace, cycling FTP, VO2max, marathon time. None of these translate underwater.
Joint flexibility — matters a little
Putting on a wetsuit. Reaching valves. Bending to put on fins. Twisting to look behind. All these are easier with reasonable flexibility.
Office workers in their 40s and 50s often have tight hips, shoulders, and lower backs. None of this disqualifies them from diving, but it makes the gear-up portion slower and more uncomfortable. Stretching for 10 minutes a day for two weeks before a course makes a real difference.
What doesn’t matter: yoga-level flexibility, ability to touch your toes, splits.
Body composition — surprisingly irrelevant
Body fat helps in two specific ways:
- Buoyancy — fat is positively buoyant, muscle is neutral, bone is negatively buoyant. Heavier-set divers often have an easier time with neutral buoyancy in shallow water.
- Thermal insulation — body fat slows heat loss. Lean divers get cold faster in the same water temperature.
This isn’t an excuse to gain weight before a course. It’s just to note that body composition isn’t a barrier in the direction people assume.
What does matter: being so overweight that fitting standard equipment is hard. Shops carry BCDs in XS through XL. Beyond XL, some shops will be honest that they can’t fit you. This is a real but narrow constraint.
Lung function — matters if it’s compromised, otherwise irrelevant
Normal lungs are fine. Lungs compromised by asthma, COPD, recent pulmonary surgery, or certain conditions require medical clearance.
The myth that “divers need big lungs” comes from free-diving and confuses people. Scuba is the opposite — you have effectively unlimited air, you just need to breathe normally. Bigger lungs don’t help, smaller lungs don’t hurt, within the normal range.
What does matter: not holding your breath. Ever. The single most important physical skill in scuba is continuous breathing during ascent. A 30-year smoker can do this perfectly well; an Olympic swimmer who holds their breath out of habit cannot.
Swimming skill — matters at the floor, not above
You need to be able to swim 200m in any stroke without panic. Below that level — genuine non-swimmer, terrified in deep water — scuba is not for you yet. Learn to swim first.
Above that level, swimming skill doesn’t translate to better diving. The fastest pool swimmer and the slowest 200m completer are equally competent underwater divers within a few weeks of certification.
People who dive happily that the myth says shouldn’t
A non-exhaustive list of people we’ve seen complete Open Water and continue diving regularly:
- Smokers, including pack-a-day smokers. They should quit for many reasons, but it doesn’t prevent diving. Reduced lung capacity means somewhat shorter dives and faster cardiac stress, both manageable.
- Overweight people, including BMI 30+. The main constraint is finding gear that fits. Most major shops carry up to XXL.
- Retirees and seniors, 60s and 70s. Subject to medical clearance, the actual physical demands are well within range.
- People recovering from injury, including post-surgical patients (with clearance and timing — typically 6+ months after major surgery).
- People with managed chronic conditions — controlled hypertension, controlled diabetes (specific protocols), some autoimmune conditions, some mental health conditions (with medication stability).
- Office workers who haven’t done sport in 20 years. The course adapts; they cope; they leave certified.
- Pregnant divers — actually no, pregnancy is a contraindication. Skip this one until after.
The point: the floor is much lower than people assume, and the population of happy divers is much broader than stock photography suggests.
What you actually can’t do (without preparation)
This is the honest opposite — situations where you do need physical preparation.
Strong current diving
Some sites — Komodo, Cocos Island, the Galápagos, Tubbataha, certain Indonesian channels — have current speeds of 2–4 knots that genuinely demand fitness. Drift diving in moderate current (1–1.5 knots) is fine for any new diver. Diving in serious current requires:
- Cardiovascular fitness to swim hard for short bursts
- Strong legs for sustained finning
- Calm decision-making under stress
This is intermediate-to-advanced diving. New divers don’t go to current-heavy sites.
Deep diving (30m+)
Deep diving (Advanced Open Water deep specialty allows 30m, Tec courses go beyond) demands more cardiovascular reserve because gas density rises with depth, work of breathing increases, and nitrogen narcosis impairs judgment. Not a fitness disqualifier — just an area where being in better shape genuinely helps.
Multi-dive days repeated for a week
A liveaboard with four dives a day for seven days demands real endurance. By day 5, even fit divers feel it. This is recovery capacity, not raw fitness — sleep, hydration, calories, rest between dives.
Cold-water diving in heavy gear
Drysuit + thick undersuit + 8kg of weights + cylinder = real load. Carrying that to and from the water multiple times a day is physical work. Cold-water divers tend to be fitter than tropical divers, partly self-selection, partly necessity.
Penetration (wrecks and caves)
Wreck and cave penetration require precise buoyancy, calm under stress, and the cardiovascular fitness to handle sudden problems. These are technical disciplines beyond recreational scope.
How to prepare if you want to
If you have a course booked in 3 months and want to be physically ready:
- Walk briskly 30 minutes a day — improves cardio baseline more than people credit
- Swim 200m once a week in a pool — proves to yourself the requirement is fine, removes anxiety
- Stretch hips, shoulders, lower back 10 minutes daily — makes gear-up easier
- Lose 5kg if you have it to lose — helps gear fit and trim underwater, not a fitness issue
- Sleep 7–8 hours — the most underrated dive prep
- Quit smoking if you can — even 2 weeks of not smoking before the course noticeably helps cardio
What you don’t need to do: run, lift weights, train for an athletic event, or develop any specific skill. The course teaches everything you need.
The narrowness of the actual range
The single most useful thing to internalise about diving fitness is how narrow the actual required range is.
Below the range: non-swimmers, people with serious uncontrolled cardiac or respiratory disease, people unable to walk 100m with 20kg of gear. This is a small population.
Above the range: everyone else. From sedentary office workers to weekend hikers to former athletes. Within this huge band, additional fitness gives marginal benefits — slightly more comfort, slightly faster recovery, slightly more capacity for harder dive types later. But the diving itself is the same.
The range is not normal-to-elite. The range is non-swimmer-to-functional. If you are above non-swimmer and you can walk and carry a bag, you are functional. You are in the range. You can dive.
Why the myth persists
A few honest reasons the myth survives:
- Hollywood imagery — every scuba scene in cinema features lean, tanned, athletic actors
- Marketing photography — dive brands feature models, not real customers
- Self-selection of social media divers — the loudest voices online tend to be the more committed enthusiasts who are above-average fit
- Confusion with free-diving — competitive breath-hold diving requires elite fitness; scuba doesn’t
- Confusion with military or commercial diving — both are physically demanding, both are entirely separate worlds from recreational scuba
The reality on a boat in Koh Tao on a random Tuesday is much more pedestrian: regular people, regular shapes, regular fitness, all doing the same thing without difficulty.
